If-Then Plans Beat Monday Willpower
Divine 2025: if-then plus a 3-minute mental rehearsal raised habit strength in 3 weeks. Monday motivation did not.

Maya is 43. Monday, 5:47 a.m. First full week of school. Two backpacks already staged by the door like a threat.
Her notes app still says new week, serious this time.
She says it out loud to the dark kitchen.
"I just need to want it more."

The coffee maker answers. The kids do not. The garage stays closed. Chiron already pinged at 5:12: Monday logged as skipped. Tuesday is a 20-minute walk after drop-off, not the heavy bar. She left the notification unread. Static PDFs never send that text. This one did.
If that is your August — busy parent, desk spine, over-forty midsection that does not care about your new-week speech — sit with me. You did not fail a personality test. You failed a willpower plan.
Quick take - Divine & Astill, 2025, British Journal of Health Psychology randomized 249 adults (mean age at baseline 45.1) into imagery, if-then plans, both, or no-contact control. 186 finished the 4-week program and a 12-week follow-up. Completers: mean age 46.6, 65% women, body mass index 29.1. - Implementation intentions are if-then scripts: a daily cue plus the first action. The combined group also did a ~3-minute mental rehearsal of that same script, once a week in the study plus two short home runs. - Habit strength (the Self-Report Behavioural Automaticity Index — four items that ask whether the behavior starts before you think) in the combined arm jumped at week 3 (d=1.06), held at post (d=1.09 vs baseline), and was still higher at week 27 (d=1.34). Combined n=39. - If-then alone did not move habit. Imagery alone moved it later and smaller. Honesty first. - Self-reported activity (Godin leisure index) in the combo rose weeks 2–4, dipped when the weekly emails stopped, then recovered at follow-up. Not a device trial. Not magic.
The kitchen where the speech dies
Maya screenshots another "protect the morning" reel while the first backpack zipper screams from the hallway.
She has the program. She has the shoes. She has the speech.
What she does not have is a cue.
Monday motivation is a mood. Moods lose to lunchboxes.
Peter Gollwitzer named the fix in 1999. You do not "decide harder." You pre-load the first move: If X happens, then I do Y. The situation fires the action so you do not hold a committee meeting with yourself over the first coffee.
A 2013 meta-analysis (Bélanger-Gravel, Godin, Amireault) put the physical-activity effect at d=0.31 right after the intervention and d=0.24 once the researchers left. Peng 2023 found the same 0.31 in 1,916 university students. Sheeran 2024’s newer pool is smaller (d=0.14). The range is real. The direction is not a debate.
Rhodes and Dickau already told you the other number: 68% of people who intend to start being active never do.
Maya’s notes app is in that 68.
What the trial actually did
Not a gym poster. An online 4-week randomized controlled trial out of Leeds.
Maya mutters at the methods like they insulted her personally. "A daily event. Not when I feel ready." She looks at the backpacks. That is the event.
People picked a physical activity they did not already do, or wanted more of. The if-then had to lock to a daily cue — dinner, the school run, the badge swipe. A researcher checked the scripts. Three people wrote vibes. They rewrote them into if-thens or they were out.
The imagery script was not vision-board fog. Three minutes. See the shoes. Hear the zipper. Feel the first block. The combined arm had the software drop their if-then into that script so they rehearsed the same cue they had written.
Control got nothing. No weekly pep. No plan.
That is the right comparison for a Monday in August. Most of us are the control.
The combo that moved the number
Week 3 is the line that matters.
Combined habit scores went from a sleepy ~2.0 toward ~3.2 by post and ~3.4 at follow-up on a 1–5 automaticity scale. Control sat still. If-then-only sat still.
Read that twice. Writing "if the kids leave, then I walk" and never rehearsing it was not enough in this sample. The rehearsal is what made the cue sticky.
Activity followed the same story, with a bruise. Combined leisure scores climbed through the emailed weeks, then fell when the prompts vanished, then climbed again by week 27. Habit did not crash with the dip. Automaticity can outlive a messy week. That is the whole point of building it.
Caveats, because I am not selling a stage speech:
- Completer analysis. 28% dropped. Dropouts were younger and already had higher habit scores. The people who finished were the rusty ones.
- Combined cell is 39 people. Effect sizes look huge because the cell is small.
- Godin questionnaire, not a watch. People can flatter themselves.
- Consistency of time of day stayed modest. The authors say that out loud. The cue can be an event (backpacks down) even when the clock is chaos — which is the parent version of the finding.
Lally’s older habit work still says full automaticity is a weeks-to-months job. Divine did not repeal that. They showed you can start the automaticity climb by week 3 if the if-then has a rehearsal attached.
Three scripts that survive a school morning
Event cue, first action, 20 minutes
Not "I will work out more."
If the backpacks hit the floor, then I put on shoes and walk 20 minutes before I open the fridge.
Maya writes it on a sticky note on the fridge. She reads it once. She closes her eyes for three ugly minutes and sees the zipper, the shoes, the first driveway crack. That is the protocol. Not a spa visualization.
Wednesday the script dies anyway. Soccer moves to 5:40. A coworker texts: 5am Thursday, you in? She almost types yes. Then she opens the app. Chiron already cut Thursday to an easy spin because Monday was a skip and Wednesday is a field. Forge flipped the calendar when she logged the pickup. Nobody reprinted a May PDF.
She types back: "Walk after drop-off. Bar can wait."
Desk cue for the day the morning dies
If I hang my badge, then I walk the stairwell before I sit.
The once-weekly HIIT block still exists if three days keep dying. The if-then is how you start that Saturday, not how you program it.
Night cue so Monday is not a hangover
If the last show ends, then the kitchen light goes off and the pour stops.
Yesterday’s one extra drink is a heart-rate invoice. Tonight’s if-then is how you do not stack it on a 5 a.m. hero session. If you trained late, give it the 4-hour evening gap.
Maya tries the backpack script out loud.
"If they leave, I walk. I do not negotiate."
The 8-year-old says, "Okay, dramatic." The garage door still opens.
Willpower is a speech. An if-then is a tripwire.
How the coaching actually uses this
Static PDFs love Monday. They print get serious and call it a program.
HERMES is why this habit trial hit her feed on the first full school week instead of another leftover interval recap. Research should land while the backpacks are still on the floor.
Chiron already treated the missed Monday as a cue problem. That unread dawn ping was the rewrite: Tuesday walk, not the bar. She finally opens it in the pickup line and writes the backpack if-then into the plan. Tomorrow already knows the trigger.
Forge is the quiet ops layer when school, a late kickoff, or a sick day flips the board. Wednesday's soccer move is why Thursday got lighter without a human coach on the phone.

- A written if-then next to the workout, not a vibe in the notes app
- A 3-minute rehearsal of that same script on Sunday night
- A backup cue for the day the morning dies (badge, lunch, bedtime)
- A hard-session veto after a short-sleep or surplus-drink night

Steal this before the second coffee
- Write one if-then. Daily cue. First action. Twenty minutes counts.
- Rehearse it for three minutes tonight. Shoes, zipper, first block. Not a mood board.
- Do not stack a heavy Monday on a late Sunday. That is the drink paper plus this one.
- If three days keep dying, keep the one Saturday block. The if-then is the start button.
- Rewrite the script when the cue dies. School-year cues beat January cues.
- Stop asking to "want it more." Wanting is the control group.
Maya peels new week, serious this time off the notes app. She writes if backpacks down, shoes, twenty minutes. The coffee still happens. The speech does not.
Monday motivation is a feeling. An if-then is a plan that fires without a meeting.

What is an if-then plan for exercise?

Do implementation intentions actually increase physical activity?
Yes, with a small-to-medium effect. Bélanger-Gravel 2013 pooled physical-activity trials at d=0.31 after the intervention and d=0.24 at follow-up. Divine 2025 found the if-then plus imagery combo moved habit strength; if-then alone did not.
How long until exercise feels automatic?
In Divine 2025, the combined group’s habit score jumped at week 3 and was still higher at the 12-week follow-up. Classic habit work (Lally 2010) still puts full automaticity on a weeks-to-months clock. Three weeks is a start, not a personality transplant.
Is visualization enough?
No. Imagery alone moved habit later and smaller. The trial that won used a written if-then plus a short rehearsal of that same script.
Will this replace a training program?
No. An if-then gets you through the door. It does not program your sets. Pair it with a real week of training, including the once-weekly HIIT option if three days keep dying.
