One 75-Minute HIIT Block Matches Three Days
Siu 2026 Nature Communications: one weekly 75-min HIIT block cut DXA fat like three sessions. The Saturday protocol for parents who already missed Monday.

Dana is 44. Friday, 7:04 a.m. First full week of school. Two backpacks in the back seat. NFL preseason on the radio like the country just remembered pads exist.
Her notes app still says Mon / Wed / Fri HIIT.
Monday died in the drop-off line. Wednesday died when soccer moved to 5:40. Friday is this car.
She mutters at a red light like the calendar can hear her.

MRT for Busy Parents Over 40: Strength + Burn in 25 MinutesMetabolic resistance training (MRT) is the 2026 busy-parent default: compound strength circuits with short rest that build muscle and raise the metabolic cost of a short session. How over-40 adults and desk workers run it without wrecking recovery.
Three days. I cannot even keep three days.
If that is your August — busy parent, desk spine, over-forty midsection that does not care about your color-coded plan — sit with me. You did not fail a personality test. You failed a frequency fantasy.
Quick take - Siu, Leung, Bernal, Gibala et al., 2026, Nature Communications randomized 315 inactive Chinese adults with overweight and central obesity (mean age 48.2, body mass index 28.7, waist 94.8 cm) to once-weekly high-intensity interval training (HIIT — hard bursts with built-in recovery), thrice-weekly HIIT, or health education. - Both exercise groups did the same 75 minutes a week. The once-weekly group stacked it in one visit. The thrice-weekly group split it into three 25-minute bouts. - At week 16, dual-energy X-ray absorptiometry (DXA — a body-comp scan, not a bathroom scale) showed −0.8 kg fat versus control for the once-weekly group and −1.0 kg for the three-day group. The two HIIT groups did not differ from each other. - Cardiorespiratory fitness (how hard your heart, lungs, and muscle can push oxygen) and waist both moved in the same direction. No study-related injuries. Attendance stayed high. - Week 32, after the trainers went away: fat-mass group differences faded. Waist still looked better. The medicine is the ongoing dose, not a 16-week trophy.
The pickup line where she almost quits
Dana screenshots a ScienceDaily headline still bouncing around mid-August while a minivan blocks the crosswalk.
Once a week. Belly fat. Interval walking. She almost deletes it. Sounds like a lie designed for people who already missed Monday.
Then she opens the actual paper instead of the rage caption.
Not a vibe. A trial. 105 people per arm. Sixteen supervised weeks. Fat measured on a DXA, not a hotel scale after taco night.
She laughs once, ugly, into the steering wheel.
Your midsection does not require a Tuesday stamp.
That is the line she writes on the school-lunch notepad and sticks to the dash.
What they actually did — not a cute walk
ScienceDaily said "brisk interval walking." The protocol is meaner, and Dana needs that honesty before Saturday.
Supervised treadmill. Heart-rate targets. A familiarization month so nobody blew a calf in week one.
After that, both HIIT groups ran twelve hard intervals a week at 85–95% of peak heart rate, with easier recovery minutes between. Average intensity sat around 6 METs — real vigorous work, not a podcast stroll.
The three-day group: 25 minutes of intervals (four 4-minute hard blocks, 3-minute recoveries), plus a short warm-up and cool-down.
The once-weekly group: that same 25-minute bout, three times in one session, with 15 to 30 minutes sitting between blocks.
Dana does the parking-lot math and winces. This is not "I jogged during commercials." This is a protected Saturday with rest baked in so the last block is still honest.
Frequency is a scheduling preference. Dose is the medicine.
She underlines dose so hard the pen pokes through.
The numbers that unclench her jaw
Primary outcome, week 16, versus the education-only control:
- Once-weekly: −0.8 kg fat (95% CI −1.4 to −0.2, P = 0.0107)
- Thrice-weekly: −1.0 kg fat (95% CI −1.6 to −0.5, P = 0.0003)
- Head-to-head: −0.3 kg, P = 0.3586 — a nothingburger
Relative fat-mass change: once-weekly −2.6%, three-day −3.5%, control +0.2%.
Waist dropped in both HIIT groups. Fitness climbed in both. Blood pressure, lipids, and fasting glucose barely moved — these were relatively healthy-metabolically adults, so do not sell this as a diabetes miracle.
Lean mass? Flat. The scan did not gift anyone extra muscle.
Dana says it out loud in the garage so it sticks:
Missing two days is not a failed week. Missing the dose is.
Jake learned that the long way. Hospital security. Night shifts. 308 to 196. He did not own three clean HIIT mornings. He owned sessions that survived ugly weeks — then the stack grew. The proof was never a perfect calendar. The proof was a dose that still shipped.
Saturday is not NFL camp
This is the first full preseason weekend. Every uncle on the group chat is suddenly a strength coach.
Dana's temptation is to punish Friday's guilt with a two-hour hero session copied from training-camp B-roll. That is how weekend warriors get hurt and then disappear until January.
The Hong Kong protocol is the opposite of camp cosplay:
- Warm up until you can talk but not sermonize.
- Four hard 4-minute efforts. Last minute should make full sentences annoying.
- Three easy minutes that are still moving.
- Sit 15 to 30 minutes. Water. Do not scroll yourself into quitting.
- Repeat the 25-minute block. Rest. Repeat again.
- Cool down. Go home. Do not add a random fifth mile because the Cowboys look motivated.
If you are deconditioned, you do not start at 85–95% of a lab peak heart rate on day one. The trial spent four weeks ramping. Hills, faster walking, short jogs — build the engine first. If you have chest pain, dizziness, or a doctor who already side-eyed your blood pressure, get cleared. This paper reported zero study-related adverse events under supervision. Your neighborhood trail is not a research gym.
And keep two short lifts in the same week. The 90-minute strength dose is a different column. This trial did not grow lean mass. Interval walking will not deadlift for you.
This is also not the weekend-warrior mortality paper. Khurshid's UK Biobank work asked whether concentrating moderate-to-vigorous minutes into one or two days still tracks with living longer. Siu asked whether HIIT frequency matters when the weekly interval minutes are locked. Adjacent. Not twins.
The week-32 hangover she needed to hear
Dana wants a one-and-done. The follow-up ruins that fantasy in a useful way.
After week 16, nobody got the supervised treadmill. At week 32, fat-mass differences versus control were gone. Waist stayed lower. The three-day group still held some fitness.
Translation she writes under the first sticky note:
A 16-week block is a proof of concept. It is not a pension.
You can compress the week. You cannot retire from the dose.
That is where most apps die on people like her. They sold Mon/Wed/Fri. She missed two. The app sends a shame badge and a "restart Monday" screen. The actual week still had a Saturday in it.
Where a static plan dies — and where ours does not
Sunday night soccer photos land. Dana almost deletes Saturday from next week "until life calms down." Life will not calm down. School just started.
Chiron — our AI head coach — is built for the week you actually have. Log the two dead weekdays. Tomorrow can protect one 75-minute interval block plus two short lifts instead of pretending you still own three HIIT mornings. When a Thursday opens up, it can split the dose. When it does not, it keeps the Saturday.
HERMES is why you are reading a frequency-versus-dose map the same week ScienceDaily is still pushing the Hong Kong trial and the NFL is filling the background noise. Research should hit coaching while the argument is live.
Forge is the quiet ops layer when travel, overtime, or a sick kid flips the board. Log the constraint. The system adapts. No PDF reprint. No theatrical reset.
What that looks like for Dana:
- A weekly interval-minute budget (75 vigorous minutes, stacked or split) that does not implode because Tuesday vanished
- Heart-rate honesty so the last block is still an interval, not a sulk-walk
- A strength floor so lean mass does not get ignored while she chases waist centimeters
- Recovery veto after a brutal school week — shorten the ramps, do not cancel the dose

Steal this before kickoff
- Count last week's actual hard interval minutes. No hero edits.
- If you missed the weekday pair, do not restart Monday. Protect one Saturday block.
- Use 4 minutes hard / 3 minutes easy, four times, then rest, then repeat up to three blocks if you are ready.
- Keep two lifts on the same calendar.
- Do not copy NFL camp volume because the preseason looks inspiring.
- Rebook the dose for the week after. The week-32 data is the whole sermon.
Dana peels the dead Mon/Wed/Fri line off her notes app. She writes SAT — 75. The backpacks stay in the hall. The midsection still has work to do. The calendar finally tells the truth.
Three short HIIT days is a calendar. One honest block is a protocol.
Your move. Not next semester. This Saturday.

Jake Long built it after losing 112 lbs working hospital night shifts — when no human coach could keep up with his schedule. He wanted the system he wished he'd had at 308. Now you can use it too.
The Questions Readers Ask Most
Does once-a-week HIIT work as well as three sessions?
For fat mass, yes in this trial. Siu et al. 2026 (Nature Communications, n=315) matched 75 minutes of treadmill interval work in one weekly block versus three shorter days. Both groups lost more DXA fat than a health-education control, and the two HIIT groups did not differ from each other.
How long is the once-weekly HIIT session?
The once-weekly group did the same 25-minute interval bout three times in one visit, with 15 to 30 minutes of rest between bouts, plus a short warm-up and cool-down. It is a protected block, not a casual 20-minute stroll.
Will one Saturday session keep the fat off forever?
No. At week 32 — four months after the supervised program ended — fat-mass differences versus control faded. Waist stayed lower. You have to keep the dose.
Does this replace strength training?
No. Lean mass did not change. Pair the interval block with two short lifts in the same week.
Is this the same as the weekend-warrior mortality study?
No. Khurshid's UK Biobank work is observational minutes and death risk. This is a randomized trial of high-intensity interval training frequency at a matched 75-minute dose.
