- Aerobic work (brisk walking, running, swimming, cycling, tennis, hard outdoor labor, stairs)
- Strength work (weights or body-weight patterns — push-ups, squats, lunges, and similar)
Roughly 46% reported some strength training. About three-quarters already cleared the classic ≥7.5 MET-hours/week aerobic bar over the long term. Across follow-up there were 35,798 deaths — enough events to map a real dose curve, not a gym-bro anecdote.

Cardiovascular (−19%) and neurological (−27%) drops sat in that same 90–119 band. That is the number worth tattooing on a lock-screen — not “lift until you hate life.”
This is not the Karolinska SPAF story that muscle capacity starts sliding after 35. SPAF tells you when decline starts. Zhang tells you how much weekly resistance associates with staying alive longer once you are already in the over-40 window. Different search intent. Different lever.
Why “more volume forever” is the wrong lesson
Bro culture heard “strength training lowers death risk” and translated it to six-day PPL or you are soft. The BJSM dose-response disagrees.
Past about two hours a week of resistance work, the all-cause curve flattened. That does not mean heavy training is useless for sport, hypertrophy, or mental health. It means longevity returns compressed into a surprisingly human weekly budget.
If you are a desk parent who already walks the dog and hustles stairs at work, the joint analyses are friendlier than Instagram guilt:
- Strength alone (even 1–119 min) still beat no RT + inadequate aerobic.
- Aerobic alone above 7.5 MET-h/week already cut risk hard (~26–43% range in the ScienceDaily/BMJ write-ups of the joint cells).
- The lowest risks stacked high aerobic + meaningful RT — not RT fanaticism with zero engine.
Translation for Derek: protect ~90–120 lifting minutes and do not let the week go to zero, then keep some real walking or bike time in the mix. That is a protocol a security officer can run. A fantasy 90-minute daily gym block is not.
The Friday math for people with jobs
Ninety minutes is not mystical. It is three honest sessions:
Option A — Three × 30 minutes (default for nights) 1. Lower push/hinge emphasis (goblet or trap-bar pattern, split squat or leg press, hip hinge variation) 2. Upper push/pull (press, row, carry or face-pull finisher) 3. Full-body minimum (one squat pattern, one hinge or RDL, one horizontal pull, one carry)
Keep warm-ups short. Log working sets only toward the 90. Foam-rolling theater does not count as Zhang minutes.
Option B — Two × 45 minutes (parent weekends) Full-body both days. Three compounds + one accessory + one carry. Done before the birthday party circuit starts.
