Myo-Reps Matched Straight Sets With 30 Percent Less Volume

Wes is 44. Wednesday morning in the office-park gym, the kind with one bench and a stair mill that never stops. Before-care is coming. The January PDF still wants Push A, two minutes between sets, laterals, a finisher "if time." Sunday he sat through the first full NFL weekend. The 5-day split died on the couch between two games. He told himself he would make it up Thursday, before Thursday night football.
He tells the empty bar the line you already know.
"I'll run the full split after the game."

Chronic trial: 22 trained men, 8 weeks, twice a week. Lifts: flat bench, incline bench, seated cable fly. - Both groups gained muscle size and strength. No difference between groups. - Volume-load (sets × reps × load): myo-reps did about 30 percent less. Rough totals: 98,000 kg versus 138,000 kg. - Timed lift: traditional work-plus-rest about 332 seconds. Myo-reps about 127 seconds. The rest he tried to pay for
Wes un-racks for what the PDF calls set one of three. The plan is 12, sit two minutes, 9, sit two minutes, 6. You can already see drop-off sliding. He can too.
He mutters the line every fitness app trained you to say.
"If I skip the rest I cheated."
Then he actually reads the ping. One activation set. Forty seconds. Mini-sets until the number dies. It looks cheap. You would hate it too. He does it anyway.
12. Rack. Forty seconds that feel like a crime. 3. Twenty seconds. 3. Twenty seconds. 2, and the target is gone.
He writes 12 / 3 / 3 / 2 on the back of a school-lunch receipt and slaps it on the chalk tray.
The 5-day split is not a method.
Your old tracker only counts sets with two minutes between them. That clock lied to Wes for a decade. It is lying to you this morning.
Jake learned this the ugly way as a hospital security supervisor, dropping from 308 to 196. After a long day shift on the floor he used to add extra sets in a 24-hour gym because leaving at 70 minutes felt like theft. The years that held were the years he kept the hard sets and went home. The weeks he "made up Sunday" were the weeks his shoulders were too cooked to train Monday.
What the clock actually bought
The numbers on the receipt
Wes squints at the sample. Trained men. Twenty-two of them. Not your pickup line. Fine. Read the ultrasound anyway.
The control did three sets of 6 to 12 to failure, two minutes between sets. Typical: 12, then 9, then 6. That is the session your January file still thinks you own.
The myo-reps group did one activation set to failure, 40 seconds, then mini-sets at a slice of that first-set count, 20 seconds between them, until the target died. If someone reached a fifth mini-set, that last one went to failure. Typical: an 11, 12, or 13, then two or three mini-sets.
Both groups gained size and strength. The myo-reps group did about 30 percent less tonnage and finished the timed lift in about 127 seconds instead of 332.
Wes writes 127 vs 332 under the four numbers and laughs once, which the stair mill guy does not notice.
The slow reps near failure, the ones under about 0.3 meters per second, showed up in similar counts. The extra tonnage lived in the faster reps that count less for growth.
Hard sets count. Clock padding does not.
You still want the two-minute sit to mean you are serious. The ultrasound did not care.
The drop-set file already asked whether extra theater grew extra muscle. Tsartsapakis, Zafeiroudi, and Kouthouris (2026, Journal of Functional Morphology and Kinesiology) found rest-pause had a modest size edge in that review. Prestes and colleagues (2019, Journal of Strength and Conditioning Research) ran six weeks of rest-pause versus traditional sets in trained people and rest-pause held its own. This Tampa paper is the cousin with a stop rule: mini-sets end when the number dies.
You already know which version you are living.
Pickup, then the receipt
Before-care takes the kid. Pickup later eats the gap Wes had reserved for "the rest of Push A." He records a 12-second voice-note from the line: short window, three lifts, stop when the number dies. Chiron already knew from HealthKit. The live note is activation plus mini-sets, then protein on the lunch list.
Your January PDF still wants a week-2 catch-up after Thursday night football. It does not get a vote. Chiron will not award a restart Friday if the game runs late. It keeps the bench, the row, and the split squat.
The ACSM 2026 lifting rules already told you showing up twice a week beats a perfect plan you skip. The 90-minute strength dose already told you a couple of honest hours a week beat a heroic Thursday. Myo-reps shrink the clock inside the hour you already have.

Steal this before the lunch bag zips
- Write activation, then mini-sets on the lunch list. Not make it up.
- Activation set: 6 to 12 to concentric failure on a lift you already own.
- Rest 40 seconds. Mini-sets at about a quarter of that first-set count. Rest 20 seconds. Stop when you miss the number.
- If you reach a fifth mini-set, take it to failure. Then leave.
- Twice a week is enough on those lifts. Log the change.
At the fridge after pickup, the kid asks what the numbers on the receipt are. Wes says, "That's the whole workout." The kid shrugs and wants the mustard. That is the boring payoff. He trains like a person with a Thursday, which is the point.
Make-up volume is a calendar story.

Do myo-reps build as much muscle as straight sets?
Bradshaw and colleagues (2026, Journal of Strength and Conditioning Research, volume 40, pages 638-649) trained 22 resistance-trained men for 8 weeks. Both the myo-reps group and the traditional 3-set group gained muscle size and bench strength (p less than 0.001). There was no difference between groups. The myo-reps group did about 30 percent less volume-load (p = 0.001).
How much time do myo-reps save?
In the acute crossover (9 men, bench press), traditional work-plus-rest ran about 332 seconds. The myo-reps protocol ran about 127 seconds on that lift (p less than 0.001). Muscle excitation and bar speed did not differ. The chronic trial did not time every full session, so treat the clock as a density finding, not a 90-minute promise.
What is a myo-rep set?
An activation set of 6 to 12 reps to concentric failure, 40 seconds rest, then mini-sets at a fixed slice of that first-set count (often about 3 reps after a 12), with 20 seconds between mini-sets, until you miss the target. If you reach a fifth mini-set, take it to failure. That is the Tampa protocol, not a hallway drop set.
I am 44. The sample was trained young men. Does this apply?
Translate the skill, not the sample. The file says hard sets near failure grew muscle even when total tonnage dropped 30 percent. Those levers still work at 44. Do not copy a 24-year-old chest specialization. Keep the lifts you already own and finish them in the window before drop-off.
Should I replace my whole program with myo-reps during NFL season?
No. This was chest work twice a week for 8 weeks. Use it on the lifts that blow up a 5-day split when Thursday night football lands. Three hard straight sets still count. Myo-reps is a density tool, not a new identity.
