I almost started a new program tonight. Fall lands a little after 7 p.m. Central, and my phone already thinks that means a new personality. If your phone is selling the same thing, close the notes app with me.
I am 40. I am a day-shift hospital security supervisor. I worked overnight 12s for years before this post. I went from 308 to 196 over 9.5 months, 112 pounds, starting mid-2025. None of that came from an equinox speech.
The notes app was already open, with a twelve-week split and a bedtime I will not keep. I closed it.

The notes app was the actual risk
I have given the equinox speech before. It did not take the 112 pounds off. The boring version did. Same job and same house. The clocks just got smaller, and I kept them when the week got ugly.
I do not need a cleaner calendar tonight. I need three small clocks to move together. Your calendar does not have to get cleaner for the dose to count.
Fall does not owe me a new program.
What I wrote on the charger
I had the paper open between rounds. Koemel and the Sydney group, eClinicalMedicine volume 92, article 103741, 2026. UK Biobank, 59,078 adults, median age 64.0, 45.4% men. A 7-day wrist accelerometer in 2013 to 2015 supplied sleep and moderate-to-vigorous physical activity. Diet was a 10-item score from 0 to 100. Higher is better.
Median follow-up was 8.1 years, with 2,458 deaths. Healthspan means years free of heart disease, cancer, type 2 diabetes, lung disease, and dementia.
I almost screenshotted the pretty line. Against the least favourable tertiles, the optimal stack was 7.2 to 8.0 hours of sleep, more than 42 minutes a day of moderate-to-vigorous physical activity, and a diet-quality score of 57.5 to 72.5. That stack tracked with 9.35 extra years of lifespan (95% confidence interval 6.67 to 11.63) and 9.45 extra years of healthspan (5.45 to 13.61).
The radio crackled while I was still staring at that interval. I answered it, came back, and the 9-year line looked worse. Then I read the comparison. Those years are versus the worst combined group. They are not 9 years glued onto me. You can ignore the 9-year screenshot. I did. I put the phone down.
The line I actually wrote on a sticky note was the smaller one. Versus the 5th percentile, a combined bump of 5 minutes more sleep, 1.9 minutes more moderate-to-vigorous activity, and 5 diet-quality points tracked with 1 extra year of lifespan (95% confidence interval 0.69 to 1.15). Their examples for those 5 diet points: an extra half serving of vegetables a day, or an extra 1.5 servings of whole grains. Not a new kitchen. Not a challenge graphic.
I stuck the note on the radio charger: five minutes of sleep, two minutes of brisk walking, and half a serving of vegetables. The optimal 42 minutes is a number I miss on coverage days. Pretending otherwise is how the notes app wins.
The year was in the combination, not the overhaul.
The same paper has a bigger healthspan minimum: 24 more minutes of sleep, 3.7 more minutes of harder movement, and 23 diet-quality points, tied to 4.0 extra years. The confidence interval is 0.50 to 8.61. Too wide for me to build a week on. I am not using that line.
I will not mash the heart paper into the same dose
Same lead author, but a different question and a different dose. Koemel, European Journal of Preventive Cardiology, press-dated 24 March 2026 by the European Society of Cardiology. More than 53,000 UK Biobank adults. About eight years. Wearables for sleep and movement. One food-frequency questionnaire for diet quality.
A reel popped up while I was still on the sticky note. It mashed "5 minutes" into a 57% heart claim. I said the correction out loud to an empty desk.
Their minimum for a 10% lower risk of major cardiovascular events (heart attack, stroke, heart failure) was 11 more minutes of sleep, 4.5 more minutes of moderate-to-vigorous activity, and about a quarter cup of vegetables. The quarter-cup line is the press translation. The lifespan paper said half a serving, not a quarter cup. I am leaving them as two sentences.
The optimal heart stack was 8 to 9 hours of sleep, 42 minutes or more of harder movement, and a modest diet-quality score, associated with 57% lower risk versus the least optimal profile. Versus the worst stack. Not versus me on a normal Thursday.
Koemel, in the European Society of Cardiology release, called the small combined change more achievable than a major change in one behavior.
I almost pasted the wrong post
I started to drop the short-sleep link into the notes app, then stopped. That trial is a different question, and so is the chart about sleeping past 8 hours. Two minutes is not the dose in 150 minutes of cardio either. I wrote the links on the charger note and went back to the carrots. The lot loop still does not cancel a day in a chair. That cost is in one more hour of long sitting.
The week I can actually run
Three clocks. The lunch I already pack.
Sleep. I protect 5 minutes. Phone out of the bed 5 minutes earlier than last night. If I already sleep 7.5 hours, I do not invent a problem.
Movement. 1.9 minutes is the parking-lot loop, or the stairs with the bag I was going to carry anyway. Brisk. I walk the lot before I badge in. It is almost embarrassingly small. That is the point.
Vegetables. I add half a serving to a meal I already eat. A leftover carrot bag in the fridge became the lunch-box add. If whole grains are easier, I use the other example: 1.5 servings. I pick one. I log it.
Half a serving is a protocol. A twelve-week restart is a mood.
The sticky note stays on the charger so I do not upgrade it into a personality by Friday.
When Wednesday kills the fantasy
Wednesday I cover a call-off, or the house needs me at pickup, or both. The static app still says the morning lift. The notes app still says week one of twelve.
That is where I used to quit. I would miss the fantasy session and decide the carrots were pointless. The paper's argument is the opposite. The small combined bump is what survived in the data. The overhaul is what I abandon.
So the lift fantasy dies. The three clocks do not. If your Wednesday dies the way mine does, keep the carrots. Five minutes of sleep and the lot loop still count if coverage ran long. So does the half serving when dinner was ugly.
I learned that freeze on overnight 12s, and I used to take the blame when the program died.
My week is allowed to be ugly. The three clocks are not allowed to reset to zero because a graphic said September.

Do not blend the two doses into one slogan.
Does the optimal group really live 9 extra years?
Compared with the least favourable combined group, the optimal tertiles (7.2 to 8.0 hours of sleep, more than 42 minutes of moderate-to-vigorous activity, diet-quality score 57.5 to 72.5) had 9.35 additional years of lifespan (95% confidence interval 6.67 to 11.63). That is not 9 years stacked on an average desk worker who already sleeps and walks some. Read the comparison group before buying a challenge.
Should I start a new 12-week program because fall starts tonight?
No. Fall starting a little after 7 p.m. Central on 22 September 2026 is a calendar fact, not a training prescription. Keep the three small clocks. Drop the new-program mood.
